How fast can you lose fat without losing muscle?

Short answer

About 0.625% of body weight a week — half a kilogram at 80 kg — on a deficit of −17.5% from maintenance, never deeper than −25%, with 2.2 g of protein per kg. Fat loss slows to a stop at 8% body fat for men and 16% for women.

Why not faster

A deficit is a trade: the body takes the shortfall from fat if it can, and from muscle if you push it. The evidence from athletes cutting slowly against quickly is consistent — the slow group kept, and even added, lean mass while the fast group lost it. 0.625%of body weight a week is the slow group's rate, and the −25% floor is the line below which that trade stops being worth it.

Protein is the other half

In a deficit protein does the most to hold on to muscle, which is why the target rises to 2.2 g/kg while cutting — see how much protein per day.
